4 Rules for Bench Press Safety

The bench press is the "holy grail" of all weight training exercises. When you hear weight lifters or gym rats discussing their workout routine with one another, one of the first things you always hear is them talking about how much they can bench press. How much you can bench press is something that we "gym rats" take great pride in. While it is important to push yourself in order to maximize your abilities - it is more important to take the proper precautions so you don't end up on the wrong side of a horrific injury.
4 Rules for Bench Press Safety
The bench press injury that USC star running back Stefan Johnson suffered in 2009 was a real eye opener in the fitness community, and made us realize how important proper safety is. Johnson was injured during a routine workout in which he was bench pressing 275 lbs. The bar fell on his throat and caused some very life threatening injuries. Johnson had to have emergency surgery to repair a crushed vocal cord, Adam's apple and torn muscles. Doctors credited his incredible survival with strong muscles in his upper body and neck which helped to keep open breathing passages.
I imagine I have your attention now! This story is not meant to scare you - it's meant to show that you need to take the proper precautions because if this can happen to a star college running back at one of the nation's most touted programs, it can happen to anyone.
1. NEVER lift without a spotter.
Even if you are lifting relatively light weight, it is important to get in the habit of having a spotter present with you bench press. The spotter should place both hands firmly on the bar when you life the weight off, and not release until it is 100% clear that you have control of the bench press bar. Even if you are lifting light weight for your strength level, it is easy to have a hand slip or even a shoulder/elbow give out. The bench press is a very physically daunting exercise, and a lot of things can get injured during the movement. The bench press puts a lot of stress on upper body joints so having a spotter around at all times is absolutely necessary!
Another good rule of thumb is to know your spotter, and try to lift with the same person every time. If you ask a stranger to spot you, you are taking a chance because you don't know their experience level and they don't know how much weight you're accustomed to lifting.
If for one reason or another you are bench pressing by yourself, make sure to do so on a "power rack." Most gyms have power racks and they contain safety pins that catch the bar if it happens to drop. Make sure to set the safety pin on the power rack so it does not interfere with your repetitions on the way down.
2. KNOW YOUR LIMITATIONS!
I can't stress this enough. We all feel like Superman once in a while in the gym and think we can push it farther than we ever have. The majority of all injuries have happened when people are attempting to life more weight than they ever have before. If the most weight you have ever attempted to bench press in 250 lbs., don't be the fool who attempts to lift 285 lbs. and ends up with a torn pectoral muscle or has the bar violently dropped on your chest. Attempting to lift even 25 lbs. more on the bench press than you have ever done is very physically demanding, and most people underestimate this. If you want to attempt a one rep bench press max, don't go more than 5 lbs. over your current maximum lift at a time. If you complete the lift going up 5 lbs., then you can try to lift 5 lbs. more - but NEVER without a spotter.
If you are attempting a career high bench press, make sure to let your spotter know. A good spotter should keep his hands on the bar and guide you down to make sure that you are able to stabilize the weight. On the way up, the spotter should keep his hands on the bar without helping - unless you need the help. This can prevent a lot of injuries, and if the bar comes crashing down on your chest because its too heavy, the spotter will already be in perfect position and can help prevent a bad injury.
3. Always wear workout gloves.
Some of the bars become very slick when they are worn, and if your hands start to sweat they can become very slippery. A good pair of workout gloves will give you an iron grip on the bar, plus a nice psychological boost to to lift more weight as well. When you are attempting to lift heavy weight on the bench press, a good pair of workout gloves is key. Wearing gloves is a great preventative measure to take, and should eliminate any kind of hand slippage on the bar.
4. Make sure you've stretched.
Take the time to get your entire upper body loose before jumping on the bench. You should stretch out your shoulders, back, chest and legs, as all of these muscle groups are involved in the movement. Many injuries can be avoided by understanding and practicing this often overlooked step.

Do push ups. For beginners, push ups tend to be hard but, when you keep on doing them, they will soon be easy for you to perform. Have your hands about shoulder width apart when doing push ups.

This is done by holding yourself at arm's length on the parallel dip bar and slowly lowering yourself. At the bottom of the rep, push yourself back at the starting position. When doing bar dips, the more forward you lean, the more chest muscle gets involved in the movement.
Dumbbell Fly. This exercise isolates the movement to your chest muscles. You do this by lying flat on a bench, and hold dumbbells at arm's length with your palms facing each other. Start to lower the weights by opening your arms in a wide arc as far down as you can. While doing this, you should feel your pecs stretch. Then lift them again back to the starting position in the same arcing motion.
Another exercise that will help you on how to get bigger chest is the Cable Crossover. This exercise is somewhat similar to the dumbbell flys. It targets the inner chest and also works to bring out the impressive striations in your chest muscle. From a standing position, hold the cable handles attached to the overhead pulleys. Bend your upper body slightly forward, with arms extended out on the sides, but keep your arms slightly bent. Bring your arms and hands together toward the center of your body as if you're hugging someone. Make sure your arms crossed each other.

A Sample Chest Workout Routine

As the largest muscle group, at least in the upper body, the chest muscles require specific targeted exercises. Known as pectoralis, or "pecs", the chest muscles are fan shaped and rather thick. Since these muscles are so big, the only real way to effectively build them is by using heavy weight and dedicating a day in the gym to their development.
A Sample Chest Workout Routine
An important note: the pecs are considered pushing muscles. This means that they tie in very closely with your arms and shoulders - specifically your deltoids and triceps. After completing your chest workout routine, it is natural to feel that these other muscle groups have been worked a bit as well. Also, you should know that the amount of weight used in your workout directly effects the spread, depth, and size of your pecs.
A quick overview of exercises that target the pecs:
Bench Press - this is definitely the "go-to" chest exercise. As there are many different ways to do this, lets review the basics. While laying on a flat bench, use a wide grip on the bar. Lower the bar to your upper chest/lower neck area. Repeat.
This exercise is diverse. Changing the grip and where the bar is lowered to changes the area of the muscle that is impacted (inner, outer, upper, lower). Also, using a decline or incline bench will effect different areas of the muscle.
Dumbbell Exercises - free weights can be used to imitate a number of machine and bar exercises. For example, I like to use dumbbells to do incline bench press. They work well for flies, which are a great exercise for stretching the muscle.
Parallel Bar Dips - this one is tough if you have never done it before. With hands placed at shoulders width apart, lower your and raise your body between a set of parallel bars. Widening the hands places more stress on the outer pecs and deltoids.
Pushups - this is another classic yet super effective chest exercise. When you think about it, these simply imitate the bench press but use your bodyweight instead of a bar.
It is agreed upon in the exercise community that a good chest workout routine begins with the heavier weight exercises such as the bench press, works on through dumbbell exercises, and finishes with bodyweight exercises.

Best Bodybuilding Chest Workout You Should Know

The largest group of muscles in the upper body is the pectoralis major, or the chest muscle group. Due to this, there are many area-specific exercises to work the pecs, upper, lower, and inner. Nothing draws attention to a great physique like a well-defined chest.
All bodybuilders, even beginners, are aware that if you want to build muscle, first you have to tear it down with exercise, then build it back up with a diet high in protein. An ideal bodybuilding diet should consist of at least 40 percent unrefined natural carbohydrates, 25 percent protein, and the rest fats and fibers.
Best Bodybuilding Chest Workout You Should Know
The bodybuilding chest workout will be your focus once weekly. This routine also works some other muscles, but only because they're connected to the pecs. These exercises utilize barbells, dumbbells, and body resistance moves.
The best way to do this is to go in descending order of muscle strength. Start with the exercises that use the heaviest weights, then work your way down from there.
Ideally, chest bodybuilding exercises should be done in three sets of eight to ten reps of each exercise for a mid-level bodybuilder. An advanced bodybuilder can probably safely consider raising that to five sets of six to eight repetitions, adding more weight.
Bench Press with Barbell, Wide-Grip - Lying on your back on a flat bench, plant your feet squarely and flat on the floor. Grip the bar at about double the width of your shoulders. Lower the barbell to the lower neck/upper chest area, pause, then return to overhead.
Start with one set for a warm-up with moderate weight, then perform the rest of the sets with the maximum weight you can safely handle for eight to ten reps.
Each movement needs to be smooth and unhurried, pausing at full contraction. Don't allow the weight to bounce off your chest. Above all, don't arch your back or lift your buttocks off the bench. This could cause neck strain and serious spinal injury.
Front Barbell Raise, Incline - Employing a lighter-weight barbell and an incline bench, start off with the barbell grasped palms-down and your arms facing down. Smoothly lift the weight overhead, and continue until your arms are extended behind your head.
Dumbbell Flies, Flat Bench - Lying supine, use two mid-weight dumbbells held straight above you. With your arms bent slightly at the elbow, lower them slowly and smoothly. The finishing point is when your arms are parallel to the floor. Be careful not to hyperextend your shoulder joints. This can really hurt!
Incline Press with Barbell, Wide-Grip - Begin with your arms at a right angle to the floor, using a decline bench. Slowly lower the weight to your neck. Repeat eight to ten times.
Flat Bench Dumbbell Press - Start with the dumbbells straight up over your head, then slowly lower them to your chest. Keep your elbows high and your upper arm almost parallel to your shoulders. This should be done for eight or ten repetitions with heavy dumbbells.
Flat Bench Pullover Press Lateral - Beginning with medium-weight dumbbells, start with the weights at your chest, then rotate the dumbbells past your head towards the floor. Now bring them back to your chest, press them overhead, then immediately do a lateral fly with your arms bent about 45 degrees, all in one movement.
Push-Ups Hands Together. Get into the push-up position, body straight, up on your toes, and hands approximately twelve inches apart. Do as many push-ups as you can, slowly.
This winds up your chest workout and starts you on your way to that ripped chest you're wanting.
